Sixteen weeks is a full season build: two complete mesocycles, real strength development, a proper aerobic base — then a race-specific peak. Free, print-ready PDF.
Who should train 16 weeks for HYROX
Choose 16 weeks if you’re starting from a low base and want to arrive genuinely race-ready, if you’ve targeted a big PB (see sub-70 or sub-80 strategies), or if your season simply allows the long build. Shorter on time? The plan guide compares every length.
The season structure
| Weeks | Block | Focus |
|---|---|---|
| 1–4 | Foundation 1 | Aerobic base, technique, base strength; benchmark in week 1; deload week 4 |
| 5–8 | Foundation 2 / Build 1 | Volume peak, heavier strength, first bricks; deload week 8 |
| 9–12 | Build 2 | Run intervals at goal pace, station density, half race-sim; deload week 12 |
| 13–14 | Specific | Full race simulations, transitions, pacing rehearsal |
| 15–16 | Peak + Taper | Short sharp race-pace touches, −40–50% volume into race week |
Why deloads matter in a long build
Every fourth week cuts volume by about a third. In a 16-week build, deloads are what keep you healthy: they consolidate fitness, restore joints and grip, and prevent the week-12 wall that ruins long preps. The generator schedules them automatically.
Weekly shape (5 days typical)
- Easy runs ×2 (one long)
- Strength ×2 (alternating heavy legs / upper + carry focus)
- Brick or station circuit ×1, becoming full race simulations in Specific
No full gym? The no-equipment plan and equipment substitutes list keep the build on track anywhere.

FAQs
Is 16 weeks too long?
Not if you peak correctly. The risk in long builds is skipping deloads and racing your training — the structure above prevents both.
Can I use a 16-week plan for two races?
Yes — treat race one as the end of Build 2, take a recovery week, then rerun the Specific block for race two.
How much running is in it?
It grows from ~20 km/week in Foundation to 35–45 km/week in Build for intermediate athletes — always with 8 × 1 km race pacing as the compass.
