HYROX 10 Week Training Plan PDF — The Full Cycle Build

Ten weeks is enough time to build real fitness, not just sharpen it. This plan runs one complete foundation → build → specific cycle with two deload weeks and ends on a race-week taper. Free PDF, all 8 stations.

Why 10 weeks works

Eight-week plans fit a deadline; twelve-week plans fit a season. Ten weeks is the practical middle: long enough for two strength mesocycles and a meaningful running block, short enough to start after you’ve registered. It’s the natural choice if you’re coming back from a break or off a general-gym base.

Compare all options in the HYROX training plan guide.

The four blocks

Weeks Block Focus
1–3 Foundation Aerobic volume, movement quality, benchmark test, base strength
4 Deload −35% volume, keep movement patterns
5–7 Build Progressive strength, run intervals, first race simulation
8–9 Specific Race-pace bricks, transitions, second race simulation
10 Taper Volume −40–50%, short race-pace touches, travel and fueling plan

Weekly structure (4–5 days)

  • Easy run ×2 — 40–60 min zone 2, one growing to 70+ min in Build
  • Strength ×2 — squat/hinge focus plus station accessories (sled, lunges, carries, pressing)
  • Brick ×1 — run → station → run sandwich at growing race effort

Pacing targets for every run and machine come from your goal finish time — the method is explained in how to pace a HYROX race.

FAQs

Is 10 weeks enough for a first HYROX?

For most yes, if you start with 2–3 sessions a week already in your legs. True beginners should lean toward 12+ weeks.

Should I race-simulate during a 10-week plan?

Twice: once at the end of Build (half-distance), once at the end of Specific (full simulation at controlled effort).

What about strength standards?

Check your lifts against the strength-to-weight calculator — HYROX rewards relative strength, not absolute totals.
